Cadence.

Cadence gets reduced to a single myth: run at 180 steps per minute. That number was never a rule. Here is what cadence actually measures, why it matters more than the number itself, and how to raise yours without forcing anything.

What cadence actually is

Cadence is how many steps you take per minute, counting both feet. Some watches report strides per minute instead, which counts only one foot and reads as roughly half the number. Check which one your device shows before comparing yourself to anything you read online.

There is no universal correct cadence. Most recreational runners land somewhere between 155 and 185 steps per minute depending on height, pace, and natural mechanics. Elite marathoners often run 180 to 200 at race pace, but that number describes race effort at the front of the field, not an easy Tuesday run for everyone else.

Short answer

Cadence is steps per minute. There is no single ideal number like exactly 180. A useful target is 3 to 8 percent higher than your own current cadence, not a fixed figure borrowed from an elite race field. What matters more than the number is fixing overstriding, landing with your foot too far in front of your hips.

Why cadence matters

Cadence itself is not the mechanism, stride length is. At a given pace, a lower cadence means a longer stride, which usually means your foot lands further out in front of your center of mass. That is overstriding, and it is the part that actually causes problems: a longer braking phase on landing and a higher impact loading rate through the shin and knee.

Raise cadence a little at the same pace and stride length shortens automatically. Your foot lands closer under your hips, ground contact time drops, and the braking force on landing goes down. This is why a small cadence increase is one of the few running-form changes with real evidence behind it for reducing impact-related injuries, without touching your training load at all.

1984.

is the year coach Jack Daniels counted cadence in elite runners at the Los Angeles Olympics and noticed most were near 180 steps per minute. That was an observation about race pace in elite athletes, not a prescription for every runner at every speed. It became gospel anyway.

Stride length change assumes you hold the same pace. In practice your form adapts and pace can even improve slightly, since a shorter, quicker stride is usually the more efficient one.

How to actually increase it

Do not jump straight to a target number. A cadence increase is a form change, and form changes need time to become automatic instead of something you are actively thinking about.

Most runners feel the new cadence within two to three easy runs. It stops feeling deliberate and starts feeling like your normal stride somewhere in the first two to four weeks.

When higher cadence does not help

If you are already in the 170 to 185 range and show no signs of overstriding, chasing a bigger increase for its own sake can create new problems: a choppier stride, more perceived effort, and no injury benefit to show for it. Cadence is a tool for fixing a specific issue, not a number to maximize.

Where cadence fits in the framework

Cadence is a form check that runs underneath everything else, the same way strides are a neuromuscular check. Neither changes what zone you train in or how your week is structured, but both influence how efficiently you convert effort into pace. Get the mechanics right and the physiological work you are doing in the rest of your training week transfers more cleanly into actual performance.

Check cadence occasionally, mostly on easy runs where full attention is available, and let it stay in the background everywhere else. It is maintenance, not a session in itself.

Can a metronome fix overstriding?

Yes, indirectly. A slightly higher cadence shortens your stride and moves your foot strike closer under your hips, which is what actually reduces overstriding and impact loading. A metronome or audio cue just gives your body a rhythm to lock onto while that adjustment becomes automatic.
