01 / The principle

A hill changes the cost of moving forward. Uphill running requires more energy at a given speed than running on the flat. Holding your usual easy pace can turn an easy run into a hard one.[1]

Choose the effort first. Let the pace follow. On an easy day, slow down early enough to keep a conversation possible. If running no longer fits that purpose, walk the steepest part.

For a planned hard session, the climb can supply the challenge. That is a different job. Decide which job this run has before you reach the hill.

The rise calculation is geometry: gradient (%) = vertical change ÷ horizontal distance × 100. The advice is general guidance for an easy run, not a prediction of heart rate, pace or injury risk. Energy cost also depends on speed, surface and the runner.[1]

Use a simple cue you can remember mid-run. These are practical prompts, not a requirement to copy one fixed running style.

  • Allow the step to shorten as the slope rises.
  • Keep your shoulders relaxed and your gaze on the route ahead.
  • Avoid reaching uphill with long, forced steps.
  • On easy days, ease off before the climb feels like an interval.

  • Keep running smoothly as the slope levels out.
  • Let your breathing settle before adding speed.
  • Avoid sprinting to reclaim the seconds lost on the climb.
  • Return to the effort you chose for the session.

KEEP CONTROL.

  • Choose a speed that lets you react to the surface.
  • Use comfortable, responsive steps rather than long reaching strides.
  • Scan ahead for turns, loose gravel and changes in slope.
  • Shorten or walk the descent when control starts to go.

There is no universal cadence or foot-strike target for every slope. Grip, visibility, experience and the surface matter.

The downhill distinction

Descending can feel easier aerobically while your legs absorb substantial braking work. A comfortable heart rate does not tell you the full muscular cost.[2]

Unfamiliar downhill running can leave you sore afterwards. In a small study of trained female runners, a repeated downhill-running bout produced less soreness than the first. That supports gradual exposure, not a sudden dose of fast descents.[2]

Practical rule: finish a new downhill session with control still available. Judge the dose again over the following days before adding more.

Three starting examples for runners already comfortable with regular easy running. Pick one that fits the week. You do not need to do all three.

The doses below are conservative coaching examples, not protocols proven optimal in a study. Choose a smooth, traffic-free route with reliable footing. Reduce the dose if hill running is new to you.

Let the pace vary

Start with easy running on flatter ground. Continue onto a gently rolling route. Treat the pace display as an observation, not an instruction.

If 20–30 minutes is longer than your normal easy run, use your usual duration. The exercise is keeping the purpose consistent as the route changes.

Success looks like: finishing with the same control you started with.

Repeat the quality

Choose a hill that lets you keep a natural rhythm. Begin with four repetitions. Stop before the movement becomes strained, even if repetitions remain.

Uphill intervals have shown potential to improve running performance, but research does not establish one best protocol for everyone.[3] This example is an introduction, not a promise of a specific gain.

Place it in the week: replace an existing hard session rather than adding another one.

Practice, without racing

Let the slope help you move, while keeping the speed easy to manage. This is not a maximal-speed workout. Walk any section where footing or confidence becomes uncertain.

The short dose is intentional. Research on repeated downhill bouts supports adaptation to familiar loading, but does not validate this exact session or guarantee less soreness.[2]

Progress when: your normal movement and running feel comfortable again. Increase one element at a time.

A hill session still counts as training load. New downhill exposure can add muscular stress even when the pace and breathing feel easy. Stop if pain changes your stride.

05 / The repeatable week

    Keep the easy days easy.

    A hilly route does not automatically become a quality session. Slow down, shorten the route or choose flatter ground if the purpose is recovery or easy volume.

    Change one stressor.

    Avoid increasing weekly distance, hill repetitions and downhill speed together. Choose one change so you can see how you respond.

  3. 03

    Repeat before you escalate.

    Use a familiar route and compare similar conditions. Look for better control and normal recovery before you chase a faster split.

Can I walk an uphill section?

Yes. On an easy run, walking can help keep the intended effort manageable. If maintaining a running gait makes the climb too demanding, walking is a useful adjustment, not a failed session.

Should I use heart rate or pace on hills?

Use effort and breathing to guide immediate adjustments, with heart rate as supporting context. A flat-ground pace target does not account for gradient. On descents, a low heart rate also does not capture all of the load on your legs.

How steep should the hill be?

Start with a slope that allows comfortable, controlled movement and secure footing. You do not need a mountain or a specific percentage. Choose the terrain for the session, rather than forcing a session onto the steepest hill nearby.

Do uphill repeats replace strength training?

Treat them as running training. They can provide a different running stimulus, but this guide does not assume they replace the broader loading and movement options available through strength training.

Research explains the principles. The technique cues and starting sessions are practical applications, not individual prescriptions. Small studies cannot predict your result.

    Laboratory research showing that the energetic cost of locomotion changes with slope. It does not provide a universal outdoor pace correction.

    Ten runners completed repeated level and downhill trials. Soreness was lower after the second bout. The small, specific sample limits generalisation.

    A six-week study in 20 well-trained runners comparing uphill protocols. No single intensity was clearly optimal for 5 km performance.
